From what I've been reading lately, you should get a HR monitor and make those runs at around 145 bpm. It will seem maddeningly slow at first, but this will build up your heart function best.

You might want to check out Joel Jamieson's "Ultimate MMA Conditioning". It covers all the energy systems. Yes, it's centered on MMA conditioning, but I think that the demands are very similar to CF.

The good part is that a run like that is even easier, more enjoyable, and helps recovery instead of tap into it.
